Search "creatine for women" and you'll find a lot of content correcting a myth: that creatine is a bodybuilding supplement that will make you bulky. That myth is worth retiring. But the more interesting, less-covered question is what creatine research actually looked like when it was built, who it was built on, and what that means for how it applies to you.
The Standard Advice Is Male-Derived
Creatine has been studied since the 1990s, and for a long time, most of the participants in that research were men. Athletic performance labs recruited from male sports teams and male gyms because that's where the funding and the subjects were. The 5 grams a day maintenance dose that gets repeated everywhere didn't come from a study designed around women's physiology. It came from studies of men, generalized outward.
That's not unique to creatine. A lot of sports nutrition and exercise science has this same shape: default protocols built on male bodies, then applied to everyone. Creatine research on women has grown a lot in the past decade, but there's still less of it, and a smaller evidence base means more uncertainty about how well the numbers translate.
Why Bodyweight Matters More Than a Flat Number
Here's a concrete reason the one-size dose doesn't fit well. Women tend to store roughly 70 to 80% of the creatine that men do, largely tied to differences in muscle mass and dietary intake patterns (creatine comes from meat and fish, and intake varies by diet).
A flat 5 grams a day might be a reasonable maintenance amount for someone around 88 kg (195 lb). It's proportionally a much bigger dose for someone at 55 kg (120 lb). That's the case for scaling by bodyweight instead of using the same number for every body in the room.
What the Research Protocols Actually Use
Most published creatine trials use bodyweight-based dosing, not a flat number. Two protocols show up repeatedly in the literature:
- Maintenance dosing, around 0.1 grams per kilogram of bodyweight per day, taken continuously.
- An optional loading phase, around 0.3 grams per kilogram per day, split into four smaller doses across the day, for about 5 to 7 days, followed by the maintenance dose.
The difference between the two is how fast your muscles reach saturation. With a loading phase, muscle creatine stores tend to saturate in around a week. Without loading, going straight to a maintenance dose, saturation research suggests it takes closer to 3 to 4 weeks to reach the same point. Neither approach is presented in the research as necessary or better. Loading just gets you to the same place faster.

Creatine and Your Menstrual Cycle: What's Actually Known
This is the part of the topic that gets the least honest treatment online, so it's worth being careful here. Estrogen and progesterone both interact with creatine metabolism. Estrogen appears to influence creatine kinase activity and how your body handles phosphocreatine, and progesterone has been linked to changes in protein breakdown that could plausibly affect creatine's role in muscle. Endogenous creatine synthesis, the amount your body makes on its own, may also shift somewhat across the cycle as hormone levels change.
From those mechanisms, researchers have started asking whether creatine's effects on strength, recovery, or muscle protein synthesis might differ by cycle phase, with particular interest in the luteal phase, when progesterone is elevated and protein breakdown may increase. There's also growing research interest in creatine through perimenopause and postmenopause, where falling estrogen affects bone density, and where creatine is being studied not just for muscle but for potential effects on bone, mood, and cognition as estrogen's protective effects decline.
What We Don't Know Yet
Here's the honest state of the evidence: this is an active, early area of research, not a settled one. Most of what connects hormones to creatine kinetics is drawn from small studies, short study windows, or mechanistic reasoning about how estrogen and progesterone behave rather than large trials that directly tested creatine's effects phase by phase across the cycle. The postmenopausal research on bone, mood, and cognition is genuinely promising as a direction, but it's early, with results that don't yet agree with each other, and it hasn't been running long enough to produce settled conclusions. Nobody currently has strong evidence for exactly how much (if at all) creatine's effects change by cycle phase, and nobody has research solid enough to recommend adjusting your dose around your cycle. If you read a claim online that states a specific phase effect as settled fact, treat it with skepticism.
We're not going to tell you to take more creatine in your luteal phase, or less during your period, or to time it around perimenopause. Nobody has the evidence to responsibly say that yet. What's real is that this is a live question researchers are working on, and the honest answer today is "we don't know," not a confident number.
What People Actually Report
Separate from the mechanisms, here's what tends to come up anecdotally and in the practical, non-mechanistic literature: some women report a noticeable difference in training capacity, like feeling like they can push a little further into a set or bounce back faster between sessions. Some report subjective changes in energy or mental clarity, though the cognitive research is much earlier and less consistent than the muscle research. Mood effects come up in conversation more than they show up in strong data, so treat those reports as exactly that: reports, not conclusions.
Whatever you notice, or don't, is worth paying attention to and worth writing down. One important practical note: supplements aren't regulated the way medications are. The label on a tub of creatine hasn't gone through the same approval process as a prescription drug, so what's actually in it can vary by brand and batch. Reading the label, checking for third-party testing where it's listed, and not assuming "supplement" means "regulated the same way" all matter here.
